HIIT — High Intensity Interval Training — is one of the most efficient workouts you can do. Short bursts of hard effort followed by brief rest periods means you're burning more calories in less time, building cardiovascular endurance, and challenging your muscles all at once. Best of all, you don't need a gym or a lot of equipment to do it well.
Here's a beginner-friendly HIIT routine you can run in your living room, backyard, or garage — plus the gear that makes it better.
Set Up Your Space First
HIIT involves jumping, lateral movement, and quick direction changes — which means your floor setup matters more than you'd think. Bare hardwood and concrete are hard on your joints and can be slippery mid-workout.

The Workout
Format: 40 seconds on / 20 seconds rest. Complete 3–4 rounds. Rest 90 seconds between rounds. ⏱️ About 25–30 minutes total.
Warm-Up (3 min)
- March in place — 1 min
- Leg swings and arm circles — 1 min
- Bodyweight squats, slow — 1 min
Round Structure:
- Jumping Jacks — full range, keep a soft bend in the knees on landing (on your tiles)
- Step-Ups (on incline mat) — alternate legs, drive the knee up at the top for extra glute activation
- Push-Ups — standard, or hands on the incline mat for a modified version (on your exercise mat)
- High Knees — drive the knees up toward your chest, pump the arms (on your tiles)
- Box Jumps (on incline mat) — land soft, absorb through the knees, step back down if needed
- Mountain Climbers (on exercise mat or hands on incline mat) — controlled pace, core tight throughout
- Reverse Lunges — slow and steady, keep the front knee tracking over the toes (on your tiles or mat)
- Burpees — step back instead of jumping back if you need to dial down the intensity (on your exercise mat)
Cool-Down (3–4 min)
- Standing forward fold — 30 seconds
- Low lunge hip flexor stretch — 30 seconds each side
- Seated hamstring stretch — 30 seconds each side
- Child's pose — 1 minute (on your exercise mat)
